What This Timer Is Doing
Three phases, and where the work happens
Four seconds in, seven held, eight out, and no hold at the end. That is nineteen seconds a cycle, or 3.16 breaths a minute. The long exhale is doing most of the work: vagal outflow to the heart is highest during exhalation, so stretching the exhale lengthens the parasympathetic part of every breath.
The pattern comes from Andrew Weil, who adapted it from pranayama. The seven-count hold is the part people find hardest and the part with the least direct support behind it. If it makes you tense, shorten it — four in and eight out with no hold at all is a legitimate version of the same idea, and a relaxed version of a pattern beats a strained one every time.
The evidence is real and limited. Small randomized trials report faster sleep onset and lower anxiety scores, with samples in the dozens and follow-up measured in weeks. It is a reasonable thing to try before bed. It is not something to expect a large effect from, and nobody has shown it outperforms simply breathing slowly.
Questions
Why is this a circle when box breathing is a square?
Because 4-7-8 has three phases, not four. A square with one dead side reads as a bug, so anything other than a full four-phase pattern is drawn as a circle, with each arc sized to the length of its phase. The seven-count hold takes up more of the ring than the four-count inhale, because it takes more of the cycle.
Nose or mouth?
Weil’s version is in through the nose and out through the mouth with an audible whoosh, tongue resting behind the upper front teeth. If the mouth exhale feels theatrical, nose-only works and the timing is what matters.
Can I do it sitting at a desk?
You can, but this one is built for lying down. A nineteen-second cycle with a seven-count hold is a lot to ask of someone who has to look normal on a call. Box breathing or the physiological sigh are the desk options.
